    Got a 12 mile bike ride this morning. I've still not attempted any big ring hammering but I am getting some pretty sustained high RPM spinning on the middle ring. My stout legs are coming back a little at a time

    9.6k run this morning. 2.5k warm up, 4.6k hill repeats, 2.5k cool down. Starting to get my pace more in the 5s than the 6s lately, will be interesting to do a 15k race on a flatter course later this month and see how sustainable it is.

    That's great, well done!

    The only issue with flatter courses is that you work the whole time. No time to rest on downhills or even slow down on uphills!

    Decided that I want be sore tomorrow, so I did leg day at lunch in addition to this morning's hills.

    4x10 Leg Press
    3x12 Calf raises
    3x12 Leg Extension
    3x12 Leg Curl
    3x4 X walk with Resistance band
    10x Static Lunges
    10x Forward Lunges
    10x Back Lunges
    20x Sumo Squats
    10x Squat Shuffle
    100x Clamshell

    Just got back from our local parkrun again. In total, 9km and I managed to set a PB on the parkrun course which is extremely surprising considering my lack of running.

    Not the easiest route with 70m of ascent in the 5km.

    Today's Workout:

    -3x14 Dips
    -3x12 Barbell Row
    -3x10 Shrug
    -3x12 Bicep Curl
    -3x12 Squats
    -3x10 Dumbell Fly's
    -Decline Sit-ups

    Lots of energy today, actually set PR's on shrugs & curls.
    Hope you all enjoyed your workout as well.

    It was the Crazy Grandpa and Jaden show this morning. We had a blast. It was a 12 mile ride through the woods on the bike trail at Starkey Park.
