    Did 4 km this morning, various shoulder and arm exercise with free weights last night. My summer holiday is over and now it is time to lose 20 pounds.

    This morning I cycled to the train station. Then went to the gym and did.

    10min on the cross trainer to warm up.

    Calf press 3x12x210
    Abductor 3x12x105
    Adductor 3x12x105
    Leg press 3x12x210
    Shoulder press 3x12x15
    Lat raise 3x12x6
    Forward raise 3x12x6
    Shrug 3x12x12

    Then i did some pullups and pushups just to make sure my shoulders were good and knackered.

    The above is setsxresxweight

    Weights under 20 are kg above are lbs.

    Today was a runny session

    8x200m @ 7.5mph 100m @ 4.5mph
    5 min walk at 4.5mph
    8x100m @7.5mph 100m@8mph [email protected] then as a cooldown 5m at 6, 5.5, 5, 4.5 finishing at 4mph

    Upped weight for both deads and pulldowns

    Dead lift 160, 170, 180, 190 kg x 5
    Standing bent over barbell rows 75 kg x8 x4
    Bench bent over db rows 37.5 kg x8 x4
    Narrow grip pull down 55 kg x 8 x4 done at double speed(sets not reps)

    This puts deads back to where I was before the back soreness.

    5k last night, stairs this morning, 5k after. Last training run before Sunday.

    Oh, and don't put K tape on without shaving first.

    Tuesday's strength training:
    Squat jumps 2x10
    Stepups w/o pause 10
    Forward lunges 10
    Rear lungs 10
    Dumbell squats 2x10
    Bridges 30 sec, single leg bridges 30 secs each side
    Situps 30
    Standing calf raises 2x10
    Toe curls 2x10, each foot
    Pushups 22
    Plank 45 secs

    Wednesday's cardio: 5.5ish trail runwith some long hills. I felt decent for most of the run but finished weak.
